VO2 Max Calculator

VO2 max is the maximum volume of oxygen your body can use per minute, and it is the single best laboratory measure of aerobic fitness.

Formula

Cooper test: VO₂ max = (metres run in 12 minutes − 504.9) ÷ 44.73

  • The Rockport walk test uses weight, age, sex, time and heart rate instead
  • Units are millilitres of oxygen per kilogram per minute

2,800 m in 12 minutes: (2,800 − 504.9) ÷ 44.73 = 51.3

The Cooper Test

The simplest field estimate is to run as far as possible in 12 minutes:

VO2 max = (distance in metres − 504.9) ÷ 44.73

Covering 2,400 m gives (2,400 − 504.9) ÷ 44.73 = 42.4 ml/kg/min.

A gentler alternative uses heart rate alone: VO2 max ≈ 15.3 × (max HR ÷ resting HR), which needs no maximal effort.

What the Numbers Mean

VO2 max is measured in millilitres of oxygen per kilogram of body weight per minute, and it declines with age. Rough guidance for a 30-year-old:

  • Men: below 38 poor, 39–48 average, 49–56 good, above 56 excellent
  • Women: below 30 poor, 31–39 average, 40–46 good, above 46 excellent

Elite endurance athletes reach 70–85, with the highest recorded values in cross-country skiers.

Improving It, and Its Limits

VO2 max responds to training, typically improving 10–20% over a few months. High-intensity intervals raise it fastest, though a base of easy aerobic volume is what sustains the gains.

It is not the whole picture. Endurance performance also depends on lactate threshold and running economy, which is why two athletes with identical VO2 max figures can race very differently. Genetics sets much of the ceiling, and any maximal test carries risk — get medical clearance first if you are new to exercise, over 40 and inactive, or managing a heart condition.

Frequently Asked Questions

What is a good VO2 max?
For a 30-year-old, roughly above 49 for men and 40 for women is good. Elite endurance athletes reach 70 to 85 ml/kg/min.
How do I measure VO2 max without a lab?
The Cooper 12-minute run is the classic field test. A submaximal alternative estimates it from the ratio of maximum to resting heart rate.
Can I improve my VO2 max?
Yes, typically by 10 to 20 per cent over a few months. Interval training raises it fastest, supported by a base of easy aerobic work.
Does a high VO2 max guarantee good race times?
No. Lactate threshold and running economy matter too, which is why athletes with identical VO2 max values can perform quite differently.
